OK, If that helps- I added an additional weight that time I did the leg extension exercise. It only hurts when I squat down (without any weight ) say to pick something up from the floor. knees feel sore but not 'painkiller' level pain. but they've not felt better

Is there any swelling as well?

It seems like a sprained soft tissue like a ligament

You need to apply heat pads and an anti-inflammatory like Voltaren gel

Avoid excessive weight bearing

Gentle physiotherapy may be helpful

It can take a couple of weeks to settle

OK should I avoid heavy exercise (deadlift for instance ) during that period? they don't target the knees although body takes a heavy load

Sorry, what about ice packs? should I alternate with heat pads? Also should I get knee support bands?

Yes you can alternate it with heat pads

You can use knee support bands too
